      Warm up 2 to 4 km
      Drills / strides
      1x 500 m @ 3km pace rest 1 min
      1x 2 km @ 10 km pace rest 3 mins
      2 x 1 km @ 5 km pace rest 90 sec between each one
      1x 500 m 3 km pace rest 2 mins
      Than SURPRISE
      1x 500m @ 3km pace
      Warm down 2 to 4 km
