      400 as 75 swim 25 kick no board

      500 pull as 100 easy 25 fast

      400 or 600 swim alternating 100 free and 100 IM

      2x
      600 or 800 swim as 150 easy, 50 FAST. good technique on easy.
      ~30 seconds rest
      100 for time
      2-4 mins rest
